I know I need to calculate the intake but I want to know the best content to add? and maybe even the foods to avoid. when is the best time to exersice after eating a breakfast also? or is it best to exersice before eating?

Add a can of tuna to your protein shake. A litle sandy but it works

The morning drink lots of toast with peanutbutter and work out like nutrigrain bar and carbs are good lots of breads and pasta have carbs into muscle but they might be too heavy before you dont want to each something small like.
